Walking Is Brain Food (And the Dose Is Smaller Than You Think)

So, let me ask you something. When you talk about protecting the brain, what do you usually bring up first?

Omega-3s. Maybe a nootropic you saw on Instagram. Sudoku. The occasional "I should really do more crosswords."

Almost nobody brings up walking. Which is strange, because if you handed a pharmaceutical company the mechanism I'm about to describe and asked them to put it in a capsule, they would call it a breakthrough drug.

I've talked about how important walking is in another post, where I got into what it does for your lymphatic system and systemic inflammation. This time I wanted to talk to you about what walking specifically does to the organ sitting between your ears - and the picture that emerged from 2025 research is sharper than anything we had even two years ago.

The hippocampus is listening to your legs

Your hippocampus is the part of your brain responsible for forming new memories and helping you navigate the world. It is also one of the few brain regions capable of neurogenesis in adulthood - meaning it can, under the right conditions, grow new neurons rather than just lose them.

The "right conditions" turn out to be, in large part, walking. How amazing is this? 

A 2025 systematic review in Brain Sciences pulled together the human evidence on walking and hippocampal volume and found that walking produces measurable, region-specific changes in hippocampal structure. Higher-intensity and higher-volume walking increased total hippocampal volume. Low-intensity walking combined with nature exposure grew the subiculum specifically. Walking that required active spatial navigation - actually finding your way somewhere, rather than following a track you know by heart - increased the right hippocampus, the side more responsible for spatial memory.

That last detail matters a lot because the brain is not responding to "exercise" as some generic input. It is responding to the specific cognitive and mechanical demands of the walk itself. Maybe we should get lost on purpose once in a while so that our hippocampus could thrive.

BDNF: the growth factor walking turns on

The molecular mechanism behind a lot of this is a protein called brain-derived neurotrophic factor, or BDNF. Think of it as fertiliser for your neurons - it supports the survival of existing brain cells, encourages the formation of new synaptic connections and is one of the primary drivers of adult hippocampal neurogenesis.

And BDNF naturally declines with age, but the good news is that walking pushes back.

A separate 2025 systematic review, also in Brain Sciences, examined how walking specifically (as opposed to exercise broadly) affects circulating BDNF. The finding that stood out was that BDNF responds to a single walking session lasting as little as 20 to 35 minutes, and it responds faster to that walk than it does to other forms of "brain training" like cognitive exercises or mindfulness practice. Your brain is not waiting for you to finish a meditation app streak, it is waiting for you to stand up and move.

Repeated walking, over weeks and months, sustains this elevated BDNF state - what the researchers call neurosustainability. One walking session gives you a temporary boost, while a habit gives your brain an environment it can build in.

The Alzheimer's data 

And let´s talk now about the cherry on top. 

Published in Nature Medicine in late 2025, researchers at Mass General Brigham followed nearly 300 older adults for close to a decade, tracking their daily steps alongside brain scans measuring amyloid-beta and tau - the two proteins most strongly implicated in Alzheimer's disease. They focused specifically on people who already had elevated amyloid-beta levels, meaning they were on the biological path toward the disease before symptoms had appeared.

Among this higher-risk group, walking 3,000 to 5,000 steps a day was associated with a delay in cognitive decline of about three years compared to their more sedentary peers. Walking 5,000 to 7,500 steps a day nearly doubled that benefit, delaying decline by roughly seven years.

Read that again. This is not "walking prevents Alzheimer's" in some vague wellness-brochure sense. This is a measured, years-long delay in disease progression in people whose brains already showed the earliest biological signs of it, tied to a step count that most people could fit into a lunch break.

So how many steps, actually

I get asked this constantly, and the honest answer is: fewer than you think, and the returns diminish faster than the fitness industry wants you to believe.

The largest analysis on this, a 2025 dose-response meta-analysis in The Lancet Public Health pooling 57 studies across more than ten countries, found that 7,000 steps a day was associated with a 38% lower risk of dementia compared to a sedentary baseline of around 2,000 steps. Pushing from 7,000 to 10,000 steps added only another 7% reduction. The steepest part of the curve - where each additional step buys you the most benefit - sits well below the 10,000-step number that got popularised decades ago, for reasons that had nothing to do with science and everything to do with a Japanese pedometer marketing campaign in the 1960s.

The practical takeaway: if you are currently sedentary, the jump from 2,000 to 4,000 steps is doing real work. From 4,000 to 7,000, you are firmly in the zone where the Alzheimer's and dementia data lives and this is transformation. Past 7,000, you are optimising.

What this means for how you actually move through your day

I am not going to tell you to buy a treadmill desk or restructure your entire schedule around step goals. However, you saw the research and it is converging on walking as a structural input to brain maintenance.

A few things worth building into an ordinary week, based on what the mechanisms actually reward:

Vary your route. The spatial-navigation finding on hippocampal volume is not decorative. A walk where you have to actually think about where you are going engages the hippocampus differently than a walk on autopilot.

Don't compress it all into one session if you don't have to. BDNF responds to walking sessions in the 20-35 minute range. A single 20-minute walk at lunch and another after dinner is doing real neurological work twice, not once.

Stop treating 10,000 as the finish line. If getting there feels like a chore that makes you dread the whole habit, you are missing on the benefit for the sake of a number that was never evidence-based to begin with.

The honest summary

I spend a lot of time explaining complicated biochemistry to people who are already doing everything they've been told to do and still feel like their brain is one step behind them. Sometimes the actual answer is unglamorous. Your hippocampus does not care about your supplement stack nearly as much as it cares about whether you left the house today.

Go for a walk after you read this. Somewhere you haven't been recently, ideally.
